Another option for hacking something like this together could be HammerSpoon. I’ve spent some time with it, but haven’t tried integrating with Apple Notes, I mostly did stuff at the file system level to keep it easy.

Window Management & Snapping
I have tried different tools for this including Rectangle, but I've finally settled with hammerspoon. It solves the problem of window-management but you can also use it to create custom keyboard shortcuts and much more.

Somehow AutoHotKey is kinda good now
I feel similarly about hammerspoon [1] on macOS. Not a GUI tool, but Lua is a very easy language to learn.

My 30-Year Quitting Addiction
There is a free and open source app called SelfControl for macOS. It allows one to block access to any site one adds to the list in the app for the amount of time the user chooses. Attempt to use multiple browsers, restarting one's machine, deleting the app, etc. won't get around the block either. It's been super helpful for me, so I thought I'd just throw it out there.

App to prevent distractions at work
It is SelfControl. it is open-source and free. You select the website you want to block and the time. the moment you click the button no matter what you do, you can forget about accessing those websites until the time is over; there is no cancel button. restarted mac won't work, you can delete the app no luck.
The SelfControl app lets you specify web sites that will be blocked. When you run the app, you specify a countdown timer, during which time those apps will be inaccessible.

I'm a huge fan of SelfControl, but the app doesn't let you schedule blocked sessions. auto-selfcontrol seems to not work that great on the newest SelfControl version, since the user needs to type in the password every time SelfControl starts. You can easily click cancel to skip the scheduled SelfControl session.

Laptop with MS word but no internet?
I’ve used this app called Self Control (https://selfcontrolapp.com) in the past when I was a student and needed to finish assignments on deadlines and not screw around online for too long. Essentially, you set what websites to block for a certain amount of time, say 30 minutes, and for the that set time (you can control when it starts), you cannot access those sites, no ifs, ands, or buts about it. You just have to wait it out… or, in your case, write!

How do ADHD people cope on here?

I don't quite know how it works, but it allows me to setup a website block list that I can't get around. I'm sure if I really tried I could figure out what it changed and get around the block, but 1) then it would defeat the purpose and 2) that takes effort that I don't want to spend.
Then I put my phone in the other room, and voila! 95% of my distractions are out the window.
